Most combat sports training splits into two buckets: strength and conditioning in the weight room, technique on the mats. Balance rarely gets its own line item — it just shows up as a side effect of everything else. That's a mistake. Every takedown, sprawl, scramble, and check hook is really a balance problem wearing a technique's clothes. You can have the strength to finish a shot and the cardio to survive round three and still get dumped on your back because your base gave out a half-second before your opponent's did. It's even more obvious the moment a kick enters the picture — throwing a roundhouse or a teep means committing your full bodyweight to one leg while the other one swings through the air, which makes Muay Thai, kickboxing, and MMA a second sport entirely reliant on the leg that isn't kicking.
The good news is that balance, like anything else, responds to training. It's not just a genetic gift some athletes have and others don't.
What the research actually says
A 2022 study out of the University of Rzeszów found something worth paying attention to: when researchers put elite sport ju-jitsu athletes and untrained controls on a force plate during ordinary quiet standing, there was no difference between the groups. But the moment both groups were tested in a combat stance, the elite athletes showed noticeably smaller postural sway and more automatic, less effortful balance control (Akbaś et al., 2022, BMC Sports Science, Medicine and Rehabilitation). In plain terms: elite grapplers aren't just naturally steadier people. Their balance advantage only shows up in the position their sport actually demands, and it looks like a trained, sport-specific skill rather than a general trait — which means it's something a less experienced athlete can build on purpose instead of waiting to absorb over years of mat time.
A separate study on young kung fu athletes tested this more directly. After a single session of proprioceptive training, athletes' foot reaction time on their dominant leg improved measurably, while the untrained non-dominant leg showed no change (Pedagogy of Physical Culture and Sports). That's a fast, trainable adaptation — not something that requires years to show up.
There's also an injury-prevention case, though it comes with a real caveat worth being honest about. Two drills worth stealing for your warm-up

Standing and walking on a PVC pipe. A length of standard PVC pipe on the mat is one of the cheapest balance tools that exists. Standing on it — or slowly walking its length — forces constant micro-corrections through your foot and ankle, because the base underneath you is round and unstable in a way a flat floor never is. That's a close analog to what actually happens in a scramble: your base is rarely flat and rarely still. Start standing in place with your shoes off, progress to walking the length of it, and only add speed once you can do it without your eyes glued to the floor.
Foam pad, three-way reach. Stand on one leg on a foam balance pad, then reach the free leg out in three directions — straight forward, and diagonally back to each side — while keeping the standing leg stable. It's a close cousin of the Y-balance test physical therapists use to screen athletes for injury risk, and it trains the hip and ankle stability that static one-leg holds don't touch, since you're adding movement and reach distance on top of the balance challenge. Three reaches per direction, per leg, is enough to feel it.
Kicking sports don't get a pass on this
Grapplers aren't the only ones with a balance problem to solve — strikers who kick have one built into every single technique. A biomechanical study of beginner Muay Thai athletes throwing roundhouse kicks found real, measurable differences in how well beginners controlled their support leg — the one still on the ground — including differences in ground-reaction force and joint control at the hip, knee, and ankle between their dominant and non-dominant sides (Journal of Sports Science and Technology). The researchers' takeaway was direct: beginners need to work on controlling that support leg specifically to throw a better kick. The leg doing the kicking gets all the attention in a mirror; the leg holding you up is doing just as much of the job.

My PT had me stand on a stability ball — feet on top of it, not sitting on it — while she fed me a medicine ball to throw at a mini trampoline set up a few feet away, then catch the rebound. Layer a second task — a partner tossing you a ball, a light resistance band pull, even just closing your eyes for a few seconds — onto a balance drill you've already gotten comfortable with, and you're training the same thing.
Where this fits in your week
Five to ten minutes, two to three times a week, before you're fatigued and before technical drilling — that's it. This isn't a replacement for strength training, conditioning, or a formula built for how hard combat sports actually train; it's a cheap addition that closes a gap most programs leave wide open.
